The glycemic index is a useful concept for understanding why some carbs affect blood sugar more than others — but it's also widely misunderstood. Here's the simple version.
What the glycemic index measures
The glycemic index (GI) is a 0–100 scale ranking how quickly a carbohydrate food raises blood glucose compared with pure glucose (set at 100). High-GI foods are digested fast and cause a sharp spike; low-GI foods release glucose gradually.
- High GI (70+): white bread, sugary drinks, white rice, potatoes.
- Medium GI (56–69): whole wheat bread, brown rice.
- Low GI (55 or less): most fruits, legumes, oats, non-starchy vegetables.
Why fiber and fat lower GI
Anything that slows digestion lowers a food's glycemic response. Fiber, fat, and protein all do this, which is why whole fruit has a lower GI than fruit juice, and why pairing carbs with protein blunts the spike.
Glycemic load: the practical upgrade
GI has a flaw: it's measured on a fixed amount of carbohydrate, ignoring how much you actually eat. Watermelon has a high GI but so little carb per slice that its real-world effect is small. Glycemic load (GL) fixes this by factoring in portion size, giving a more realistic picture of a food's blood-sugar impact.
Its limits
GI is a helpful tool, not a complete diet guide. It doesn't account for a food's overall nutrition — some low-GI foods are high in fat, and some high-GI foods (like potatoes) are nutritious. For most people, focusing on whole foods, fiber, and limiting sugary drinks accomplishes what GI-chasing tries to, more simply.
